You don't need oats imported from abroad or a ₹5,000 meal plan to lose fat. You need a small, steady calorie deficit and enough protein — and Indian home food can do both.
First, find your numbers
1,500 calories is a common fat-loss target for many women and lighter men, but yours may be higher. Use the calculator to estimate your maintenance calories, then eat about 300–500 below that.
A 1,500-calorie vegetarian day
| Meal | Food | Approx. kcal | Approx. protein |
|---|---|---|---|
| Breakfast | 2 besan or moong dal cheela + 100 g curd | 350 | 20 g |
| Mid-morning | 1 fruit + 1 glass buttermilk | 120 | 4 g |
| Lunch | 2 rotis + 1 bowl dal + sabzi + salad | 450 | 18 g |
| Evening | Roasted chana (30 g) + green tea | 130 | 6 g |
| Dinner | 100 g paneer or tofu bhurji + 1 roti + sabzi | 400 | 26 g |
| Before bed | 1 glass toned milk (or 30 g soya chunks in dinner) | 100 | 8 g |
| Total | ~1,550 | ~82–90 g |
Values are approximate and vary with portion size and recipe — the point is the structure: protein at every meal, vegetables filling half the plate, and oil kept to a few teaspoons a day.
Five swaps that save calories without hunger
- Measure the oil. A tadka can quietly add 200+ calories. Use a teaspoon, not a pour.
- Paneer → part tofu or low-fat paneer on most days.
- White rice → 1 roti + extra dal at dinner.
- Namkeen → roasted chana or makhana.
- Sweet chai twice a day → once, with less sugar.
How fast should you lose?
Roughly 0.5–1% of your body weight per week is a sustainable pace. Faster than that usually means muscle loss and rebound hunger. Weigh yourself 3–4 mornings a week and watch the weekly average.
Pair it with strength training
Dieting without lifting means part of what you lose is muscle. Two to four strength sessions a week tell your body to keep it. Our ready-made vegetarian fat-loss diet plan and the beginner workout plan fit together.
If you have diabetes, thyroid issues, PCOS or kidney disease, take medical advice before changing your diet.
